Walking for weight loss: how many steps a day really matter?

Walking is free, low-impact and easy to fit into a busy day. It won't replace a healthy diet for weight loss, but it is one of the most reliable ways to raise your daily energy use and improve your health.

Do you really need 10,000 steps?

The famous 10,000-step target started as a marketing slogan, not a scientific finding. Research since then gives a more helpful picture. A large 2022 analysis of studies in several countries found that the risk of early death kept falling as daily steps increased, then levelled off at about:

  • 6,000 to 8,000 steps a day for adults aged 60 and older
  • 8,000 to 10,000 steps a day for younger adults

The biggest benefit comes from moving from very few steps to a moderate number. Any increase counts.

The World Health Organization recommends at least 150 to 300 minutes of moderate activity a week, such as brisk walking. That is about 30 minutes on five days.

How many calories does walking burn?

It depends mostly on your body weight and the distance you cover. As a rough guide, walking on flat ground uses about 0.5 to 0.7 kcal per kilogram of body weight per kilometre.

Body weightApproximate kcal per km
60 kg30–42
80 kg40–56
100 kg50–70

One kilometre is roughly 1,200 to 1,500 steps for most adults. So an extra 3,000 steps a day might burn roughly 80 to 150 kcal, depending on your weight and pace. Over weeks, that adds up, especially when combined with a modest calorie deficit.

Treat these numbers as estimates. Fitness trackers and apps also estimate, and they can be off by a wide margin.

Walk after meals

A short walk of 10 to 15 minutes after eating can lower the rise in blood sugar after the meal. This is a simple habit for anyone, and especially useful for people with prediabetes or type 2 diabetes (follow your doctor's advice on activity and medication).

A gradual plan

  1. Find your baseline: check your average daily steps over one normal week.
  2. Add about 1,000 steps a day to that average for the next week or two.
  3. Keep adding 1,000 steps every one or two weeks until you reach a level that fits your life, for example 7,000 to 10,000.
  4. Make some of your walking brisk: you should be able to talk but not sing.

Ways to fit in more steps

  • Walk while you take phone calls.
  • Get off public transport a stop early or park further away.
  • Take the stairs for one or two floors.
  • Walk with family or friends after dinner.
  • Set a reminder to stand up and walk for a few minutes every hour.

Walking in hot weather

In hot climates, such as summers in the Gulf, Egypt and North Africa:

  • Walk early in the morning or after sunset.
  • Use air-conditioned indoor spaces such as malls or indoor tracks during the hottest months.
  • Carry water and drink regularly.
  • Wear light, breathable clothes and a hat.
  • Stop and seek help if you feel dizzy, confused, nauseous or stop sweating.

When to be careful

If you have heart disease, chest pain on exertion, severe joint problems or are pregnant with complications, ask your doctor what level of activity is right for you. For people with diabetes, good footwear and checking your feet regularly are important.
